Millions of people experience sleep problems every year. Many things can interfere with the duration and quality of one’s sleep and it is not uncommon to experience some periods of sleep difficulty in life. Sleep is an important aspect of mental health and sleep disruption can often be associated with other mental health issues including depression and anxiety. Mental health professionals and sleep experts have known for years that there are a number of fairly simple behavioral modifications that people can make to improve their ability to fall asleep. If you have been struggling with sleep, use these tips to get yourself back on track.


  1. Keep a schedule. This is easier said than done. Although it may be tempting to allow yourself to sleep in on weekends after a long week of early mornings, this can actually disrupt your sleep in the long run. Going to bed at approximately the same time most nights and waking up at approximately the same time each morning is essential, particularly if you are already having difficulty sleeping.
  2. Cut the caffeine. That cup of coffee might be the perfect jump-start to your morning routine, but you may want to reconsider sipping those lattes throughout the day or having that extra soda for an afternoon energy boost. Caffeine can impact people differently and sometimes indulging after even three in the afternoon can impact your bedtime routine. Many experts recommend you stop consuming caffeine at least four to six hours before you head to bed.
  3. Have a routine. If you have kids, you probably know the importance of the bedtime routine. For example, parents may do a bedtime snack, bath, pajamas, toothbrushing, and a bedtime story in the same order with their children each night before bed. Sometimes as adults, we lose this routine, but having the same evening “wind down” ritual each night can be very beneficial for helping you get into the mindset for sleep. Choosing a routine that includes the same few steps each night can help condition you to become sleepy at the time you want to be heading to bed.
  4. Limit the use of your bed. Your bed should function solely as a place for sleep and sex. Using your bed as a multipurpose space for television, work, etc. can break the association your brain makes between your bed and sleep. As with the nighttime routine, you want to train your brain so that it learns that when you’re heading to bed, you’re going right to sleep.
  5. If you aren’t sleeping, get up! In order to help train your brain to associate your bed with sleep, you have to also train it not to associate your bed with not sleeping. This means that if you are laying in bed fruitlessly trying to sleep, you should get up and get out of bed. 20 minutes is about the longest you want to allow yourself to lay sleepless in bed. When you get up, try to do something quiet, not particularly effortful, and not especially stimulating. Something like listening quietly to public/talk radio or a book on tape may be the perfect solution. Remember, when you do get tired, head straight to bed! Repeat as necessary if you continue laying awake once back in bed. It may also be useful to ditch the clock when you’re struggling to fall asleep. Staring at a clock tends to make people more anxious and frustrated, which is typically not conducive to bringing on sleep.
  6.  Beware of screens. More and more, experts are suggesting that electronics before bed are negatively impacting sleep. This occurs for a number of reasons including correlational issues like what you are doing on that screen. For example, playing an action-packed video game can increase excitement and wakefulness, and trying to get work done can increase stress. Additionally, some research suggests that the amount of time spent with screens in the evening is generally related to later bedtimes. However, one of the biggest problems with screen time before bed is how the brightness and type of light impacts overall wakefulness. Most experts recommend unplugging from our screens at least 30 minutes before bed, whereas others suggest up to two hours is best.
  7. Stop Napping. This may seem self-explanatory, but we all know the temptation of an afternoon nap when we didn’t sleep well the night before. Giving into that urge for a quick daytime snooze can become very detrimental to some people’s sleep schedule. Those daytime naps often cause you to be less tired at night when you’d like to sleep, which can become a cycle of even less sleep at night due to increased sleep during the day. If you find it difficult to get through the day without a nap, be diligent about keeping it to less than 30 minutes.
  8.  Exercise. Aerobic exercise has a number of benefits including helping to regulate sleep. For many people, vigorous exercise should be scheduled for earlier in the day due to the endorphins released causing an uptick in energy afterwards. The timing of exercise appears more important for some people than others.
  9.   Cut out the night-cap. Although consuming alcohol can elicit a quick onset of fatigue for many people, more than one drink close to bedtime is also associated with poorer quality of sleep and earlier waking times. Not to mention that it could also contribute to extra night wakening to use the bathroom.
  10. No noise or white noise. “Quiet” tends to be part of the ideal image for a bedtime space. Many find that the use of earplugs can help them achieve a “quiet enough” atmosphere, even while sleeping next to a snoring partner. Others, prefer white noise such as the constant whirring of a fan or use of a sound machine. The trick to using noise effectively is to pick something low, neutral, and constant. The variable noise of something like television or radio can actually hamper quality of sleep throughout the night.


Depending on your current sleep habits, making these changes during a rough patch of sleep can be very difficult. However, this can be worth the extra effort and can actually start to improve the onset and quality of your sleep in a relatively short timeframe. If after committing to these modifications for several weeks, you have not noticed an improvement in your sleep, you should speak with your physician.

33 Tips On How To Master Your Summer (Weekend) Travelling

It's been a 'busy' year to say the least and everyone needs a bit of a break. Being a big traveller with a limited holiday time ahead, I decided to spend my summer exploring the sights in Europe. I visited 10 different cities in a span of 10 weeks, all by travelling only during the weekends.
From London to the English countryside, Oslo, Brussels, Ghent, Ljubljana, Bruges, Antwerp, Venice, Stockholm, and Milan. Here are some useful tips on what to do if you feel like having an adventure of your own:
  • Travel (more) during the summer – days are long, it's usually warm, people seem to be always happy and there are lots of summer festivals and major events happening everywhere.
  • Don't be too fixated on your destination – opt in for some of the places you may not usually consider. Chances are all are likely to be beautiful in their own unique way anyway. Decide on suitable dates and budget first andlet the algorithm and chance do all the work for you.
  • Don't just fly – consider also travelling by train or car for a good mix. Flights during the summer are usually notoriously delayed, I discovered some of the nicest places in Belgium by simply taking Eurostar.
  • Get there early on Saturday and return late the next day, try not to travel there for more than 2-3 hours. Make sure to maximise your time to the fullest without rushing.
  • Visit more places in one go – it's amazing what you can squeeze in in just one weekend.
  • Don't spend too much time doing the research or relying on the likes of Lonely Planet. You will likely only have about 30 hours or so there so beat that FOMO and just follow your intuition.
  • Don't use a map unless really necessary. Let your senses help you navigate the city. If you get lost just ask locals for directions.
  • Learn by doing – planning is nice as it gets you excited about the destination but nothing replaces the actual experience.
  • Walk everywhere – you'll see much more on foot (just make sure you wear some comfy shoes).
  • Book your accommodation on airbnb (any budget goes) and prepare for some of the most authentic local experiences. Of course nothing beats staying with friends or family. 
  • Stay somewhere central so you can just walk everywhere and save the costs on public transport.
  • Do the same things you enjoy doing at home – you'll feel less of a tourist and more like a local that way. You’re a true winner when people start thinking you’re actually from there.
  • Ask your (local) friends for some tips on what to see/do – better than any guide. Make sure you take some time to meet up with them as well if you can.
  • It's OK to travel by yourself – think of it as the perfect time for some self-reflection. Most of Europe is super safe and there are always friendly people around.

  • Take some time for a trip outside the capital – you'd be surprised what smaller places have to offer. Escape the urban jungle by exploring the countryside.
  • Try to download some local music and listen to it beforehand. I usually listen to Monocle24 radio, which features some of the best international songs worldwide.
  • Bring your most inspirational playlist along. Everything feels so much better when you have a catchy tune to pair it with.
  • Volunteer to write for a blog or a magazine. They may not pay you for it but you can get a Press Card and get all the museum, gallery entries free of charge + you will avoid the queues.
  • Spend as much time as you can outdoors – it's summer after all. And don’t forget about that sun protection, it's going to be hot.
  • Go somewhere with the sea/water close-by. Let’s be realistic, we all long to be somewhere near the beach in the summertime.
  • Rent a bike or take a boat trip – it’s a must.
  • Don't be afraid of getting lost – it’s only a matter of time when you'll find your way back.
  • Learn a new language – travelling is a great opportunity to pick up some local phrases. Keep your ears open and listen to the people around you.
  • Eat where the locals would – kind of obvious, right?
  • Go there during a festival – there should be lots of music, food & drinks and local crafts at hand, and you’ll get a great overview of the local life.
  • Pack light – you'll likely mostly be meeting strangers so no one should know you're wearing the same pair of jeans two days in a row.
  • Rent a bike – ah, I already mentioned that. Well just do it. It’s cheap and so relaxing, exercise never hurts.
  • Bring your portable battery charger – chances are your phone will likely die at some point. Have it as a back up plan so you can check that random work email or Whatsapp message. Switch off as much as possible though.
  • Crash a wedding, a picnic gathering in the park, a random store/gallery opening or a local meetup – free food/drinks are usually served there, plus you may meet some interesting people.
  • Look for any opportunities for inspiration – you never know what you’re going to see, or whom you’ll meet, including potential new friends or business contacts.
  • Bring back some souvenirs (not the touristy kind but something nice and quirky)– even if it's just a local postcard or the sheer amount of pictures you take. That way you'll always have something to remind you of that unforgettable trip abroad. 
  • Don't fear you may get too tired for work when you're back on Monday – you may likely be sleep-deprived and just run on adrenaline but you will get so much energy and inspiration out of it.
  • Don't be afraid to experiment, chances are nobody really knows you there, soyou'll hardly make a fool out of yourself unless it's something 'illegal'.
All in all, have fun and follow your instincts. Most importantly, be open to new experiences and enjoy yourself

Do you ever feel torn between doing what you know is right, and then doing the wrong thing anyway? Choosing to continue in a sin that you should be able to be free of, yet you keep making the same mistake. We have some comforting words for you, the apostle Paul had this same struggle in Romans 7-8 regarding the Law. The Message translation Bible is not intended to be an everyday Bible, but what it is great at is expressing things in a new light with the same Biblical meaning. This could not be more true of this passage! Here are the phrases Paul uses in his struggle with sin.
  • I need something more!
  • I know the law and yet I can not keep it
  • Sin keeps sabotaging my best intentions
  • I obviously need help!
  • I have the will, but I can’t do it!
  • The moment I decide to do good, sin trips me up
  • I have tried everything and nothing helps, I am at the end of my rope
You should take time and read this entire chapter out loud and hear the urgency and distress in Paul’s voice. Go ahead, read it out loud.
Have you ever felt that way? When it comes to sin in your life like getting drunk, sex before marriage, drugs, lust, porn,and on and on? Have you been at the end of your rope with sin? Do you feel like there is nothing anyone can do for you? Well, there is great news! Romans 7:25-8:1-4.
The answer, thank God, is that Jesus Christ can and does. He acted to set things right in this life of contradictions where I want to serve God with all my heart and mind, but am pulled by the influence of sin to do something totally different. “Therefore, there is now no condemnation for those who are in Christ Jesus, because through Christ Jesus the law of the Spirit of life set me free from the law of sin and death. For what the law was powerless to do in that it was weakened by the sinful nature, God did by sending his own Son in the likeness of sinful man to be a sin offering. And so he condemned sin in sinful man, in order that the righteous requirements of the law might be fully met in us, who do not live according to the sinful nature but according to the Spirit.”
Struggle with your addictions and then give them all to God. Make a stand in your life for sin to be “Not an Option!” Have you reached the end of your rope with sin?

3 Reasons to Build a Career in Quality
When I was first starting my career I remember a conversation I had with my father-in-law. He had worked many years as an accountant for the IRS. He spoke about how much he hated his job but never felt he could quit and do something else because he had a family to support. The stress of it taking its toll and suffering from ill health, he had retired earlier than he really wanted.

Right then I promised myself I would never do something I didn't enjoy for a living. Luckily I found something I love to do - Quality Assurance - and have had an opportunity to do it for many years.

One of the beautiful things about working in Quality Assurance is that the expertise I have developed can be applied to any business type anywhere. I have successfully transferred my quality assurance skills from bulk chemicals and refining to high technology to building materials. I enjoy manufacturing, but these same skills could easily apply to service industries as well. We all know there is no such thing as job security, but having highly marketable quality management skills has afforded me more opportunities to advance my career and certainly more employment security than if I had specialized in another area of work. Good Quality Assurance personnel are always in demand.

One reason for this is that often quality personnel are the only ones who know how the whole management system works. They often perform quality audits across an entire business, especially if the company is certified to ISO 9001 or a derivative standard, exposing them to operational capacity at all functional levels. The Quality Manager rapidly becomes the "go to" person because he/she has the knowledge about how processes are designed to work and the skills to improve processes that don't work. Customers often ask, "Who are your quality personnel and to whom do they report?" because they know the quality professionals in an organization are critical to a successful business relationship.

If you are into networking, working in Quality Assurance is a great way to do that. By virtue of the type of work they do, quality professionals often interact with people at all organizational levels, sometimes different business sites, and even different supplier and customer business sites. Working in Quality Assurance has afforded me the opportunity to travel places I otherwise might never have been, including many places in the U.S., Europe and China. I am fortunate that my local section of the American Society for Quality (ASQ) is very active and I have enjoyed networking and learning with other quality professionals here in the greater Philadelphia area.

Many quality professionals don't start out in quality. They have some type of technical expertise and were moved into the role for business or personal reasons. Unfortunately there are still very few colleges and universities that offer academic degrees in quality management but they are slowing catching up as the importance of quality increases in a global economy.

The most rewarding aspect of working in quality is knowing that what I do is valued and appreciated. I know that every day I am helping people be happier and more successful. I can't think of a better job than that.

So to sum up my pitch for working in quality:



  1. Excellent employment prospects often regardless of the state of the economy
  2. Great networking opportunities including travel and opportunities for advancement
  3. Ability to help others be successful including co-workers, customers and suppliers
